Logging berries without guessing

Raspberries are the low-sugar choice, blueberries are the high one. Per 100 g raw, raspberries carry 2.7 g of sugar and 57 calories, strawberries carry 4.9 g and 36 calories, blackberries carry 4.9 g and 43 calories, and blueberries carry 9.4 g and 64 calories. A reader in a deficit who wants a sweet food that does the least damage to a sugar or calorie target should reach for raspberries or strawberries first. Blueberries cost more sugar and more calories per gram than the other three, and the gap is large enough to plan a portion around rather than treat as noise.

A "cup" of berries is not one weight, because a cup of one berry is not a cup of another. The dataset publishes a Reference Amount Customarily Consumed of 140 g for blueberries, strawberries, and raspberries, a labeling standard rather than a measured cup, applied at the same number across three fruits that pack a scoop very differently: blueberries are small and round and settle with little airspace, strawberries are large and irregular with wide gaps between them, and raspberries are hollow and collapse under their own weight in a measuring cup. Blackberries carry an actual measured portion of 1 cup equals 144 g. That the RACC lands close to the blackberry cup weight is a coincidence of this particular record, not evidence that a cup of any berry weighs about 140 g. Weigh the berries. Frozen logs against the same record as fresh. That beats most packaged low-sugar snacks on ingredient list alone, and it does it without an ingredient list.

Bulk on a deficit. Strawberries in particular fill a bowl at 36 calories per 100 g, which is why berries are a repeat entry on the low-calorie, high-volume side of a cut. A satiety-focused plate built around volume rather than density works better with strawberries or raspberries than with blueberries, which pack more sugar and calories into the same visual amount of food.

The protein in the bowl comes from somewhere else. Every record on this page reports well under 1.5 g of protein per 100 g. Berries in a Greek yogurt bowl or scattered over oatmeal add sweetness, color, and the small amount of micronutrient content the USDA record carries. The yogurt or the oats carry the protein target. Treat the berries as the flavor layer.

A weak choice when fiber is the actual target. Three of the four records here cannot support a fiber claim at all, and the one that can describes blackberries specifically.
