MIND Diet

The MIND diet was developed at Rush University to study dietary patterns associated with cognitive decline and Alzheimer's disease.

The MIND diet was developed at Rush University to study dietary patterns associated with cognitive decline and Alzheimer's disease. It takes the Mediterranean diet and the DASH diet, then specifies food groups that were associated with cognitive outcomes in observational research. The result is nine actionable food groups to increase, one historical alcohol criterion, and five food groups to limit. The original research score had 15 components. The practical checklist below lists full-point targets so you can plan meals without treating a simplified count as a validated research score.1

01How researchers created the MIND diet

Martha Clare Morris and colleagues at Rush University Medical Center published the MIND diet in 2015 after analyzing which components of Mediterranean and DASH eating were associated with slower cognitive decline in older adults. Rather than adopting either diet wholesale, the team isolated 15 dietary components: 10 "brain healthy" groups to increase and 5 to restrict. The original work drew on the Rush Memory and Aging Project and related cohort analyses.12

The Rush Memory and Aging Project followed 923 older adults for an average of 4.5 years. Participants in the highest tertile of MIND diet adherence had a 53 percent lower rate of Alzheimer's disease compared with the lowest tertile. Moderate adherence was associated with a 35 percent lower rate in the same analysis. These results are observational associations. They do not show that MIND alone caused the difference.1

A separate analysis of 960 participants from the Rush Memory and Aging Project found that higher MIND scores were associated with a slower rate of cognitive decline equivalent to being 7.5 years younger cognitively, comparing the highest to the lowest adherence groups. That comparison translates an abstract diet score into a cognitive age gap, but it remains an observational estimate.2

02MIND diet food list and original 15-point score

The original score assigned 0, 0.5, or 1 point to each component. The maximum was 15 points. The table below lists the original full-point targets. A complete research score also needs partial-point thresholds that are omitted here. Use this as a food-group checklist. Keep self-counted totals separate from the cohort tertiles described below.1

Two groups deserve a callout before you run the checklist. Berries are one of two distinctive food groups in MIND without a Mediterranean or DASH equivalent at this specificity. The berry component was informed by research from the Nurses' Health Study that linked higher blueberry and strawberry intake with slower cognitive decline.3 Leafy greens are the other standout. The original MIND target is at least six servings per week. A daily serving is a practical adaptation, not the original scoring threshold.1

03Why leafy greens and berries matter on the MIND diet

MIND is not a generic "eat more plants" diet. Researchers have proposed several mechanisms for its components, but the MIND studies do not establish which nutrients cause the observed associations.

Leafy greens deliver folate, vitamin K, lutein, and nitrates. Lutein is detectable in brain tissue and has been associated with cognitive performance. Dietary nitrates can increase nitric oxide availability and affect vascular function, but MIND cohorts do not isolate that mechanism.4

Berries, particularly blueberries and strawberries, are dense in anthocyanins, a subclass of antioxidants. Human berry trials have reported changes in vascular or cognitive measures. They do not establish that berries prevent Alzheimer's disease or reduce its underlying pathology. The Nurses' Health Study found that women with the highest berry intake had cognitive aging that looked roughly 1.5 to 2.5 years slower than women with the lowest intake.34

04What MIND diet studies show

The MIND diet's evidence base is real but not as strong as DASH's blood pressure trials or Mediterranean's PREDIMED cardiovascular trial. It is worth being direct about the tier of evidence you are working with.

The 2023 MIND Trial result deserves a direct reading. Both the MIND arm and the control arm in that trial were mild calorie-restriction diets, and both groups showed improvement, with no statistically significant difference between them on the primary cognitive composite. No significant MRI differences were found in the nonrandom MRI subgroup. The control diet was the usual diet with the same mild calorie restriction, which limits what this trial can say about MIND compared with a typical low-quality diet.5

The cohort data showing a 53 percent association does not establish what the diet alone delivers because residual confounding may contribute. The trial data suggests MIND performed similarly to the usual diet with the same mild calorie restriction on cognition over three years. The diet remains a structured way to increase vegetables, berries, whole grains, fish, beans, and nuts without presenting observational associations as proof of prevention.5

If your primary concern is blood pressure, DASH has the strongest trial evidence. If it is cardiovascular events, Mediterranean has the strongest trial evidence. If cognitive health is your priority, MIND is a targeted food pattern to consider, with the caveat that its own randomized trial did not beat the usual diet with the same mild calorie restriction on the primary cognitive measure.5

06How to build a one-week MIND diet meal plan

Since leafy greens and berries have distinctive weekly targets, build the week around getting those in reliably rather than trying to hit all nine actionable groups perfectly every day.

Frozen berries and frozen or pre-washed greens are practical options here. Freezing can preserve much of a food's nutrient content, although retention varies by crop, processing, storage, and cooking. Using frozen produce also reduces the spoilage problem that can disrupt a regular greens habit.6

07How to use the MIND diet for fat loss or muscle gain

MIND does not specify calories or macros, so you can run it inside almost any goal. The adjustments are straightforward.

If you are tracking macros in Fuel, the simplest MIND-specific addition is a weekly leafy greens and berries counter alongside your normal protein and calorie targets, since those are the two most distinctive food-group targets in the MIND checklist.

08Who should modify or skip parts of the MIND diet

The pattern uses common whole foods, but several components require personalization. People on warfarin should keep vitamin K intake from leafy greens consistent week to week and discuss major diet changes with their prescriber.7 People managing alcohol use disorder or in recovery should skip the wine component entirely. People who do not drink should not start drinking for a possible health benefit. People with a legume or tree nut allergy should substitute other protein and fat sources rather than forcing the beans and nuts groups. As with DASH, anyone with late-stage chronic kidney disease should have a renal dietitian review the potassium load from increased vegetables and legumes before starting.8

09How to start the MIND diet this week

Start with the two most distinctive groups. Add leafy greens to six meals this week and berries to two meals or snacks. Once those targets are automatic, layer in the weekly targets for fish, beans, poultry, and nuts one at a time. Use the checklist as a planning tool. Track the food-group targets for two weeks before you decide whether the pattern fits your life.
