The Pre-Workout Stack Built From Ingredients With Real Evidence

Many pre-workout products hide ingredient quantities inside proprietary blends. This guide matches six ingredients with trial support to the sessions, doses, and timing windows they can serve.

A pre-workout tub can list more than a dozen ingredients while hiding the amount of each one inside a proprietary blend. A 2019 audit of 100 bestselling multi-ingredient pre-workout products found an average of 18.4 ingredients per product, with 44.3 percent of all listed ingredients included at undisclosed quantities.1 That makes dose-level evaluation impossible. Single ingredients let you compare the amount on the label with the amount tested in controlled trials.

The five are caffeine, creatine, beta-alanine, sodium bicarbonate, and dietary nitrate, with citrulline malate as a sixth ingredient with a narrower role. None of them belong in every stack. The right combination depends on what the session demands, not on what fits on a label.

01Five ingredients have a known trial dose and timing window

The table focuses on five ingredients with established performance uses and a sixth with a narrower resistance-training signal. It does not rank every ingredient sold in pre-workout products. The practical bar here is a dose, timing window, and training outcome that a reader can compare with the relevant evidence synthesis.

Two of these are not primarily acute pre-workout ingredients. Creatine and beta-alanine build tissue stores through repeated dosing. Established benefits depend on consistent intake, while acute timing evidence for creatine remains limited and mixed.2312 They sit in a pre-workout tub because it is a convenient delivery vehicle.

02Strength, sprint, and endurance days need different stacks

The mistake most people make is dosing every ingredient every day regardless of what they are training. A 400-meter repeat session calls for a different priority order than a heavy squat day, and a max-effort lift places different demands on the stack than a threshold run.

Beta-alanine and creatine do not belong in this table as same-day decisions. They are background dosing you carry through a training block regardless of what a specific session looks like.23 The table describes what to add on top for that day's work.

03Caffeine, nitrate, and bicarbonate need separate timing windows

Stacking these five ingredients creates real logistics problems that a single-serving tub papers over.

Sodium bicarbonate can cause bloating, nausea, vomiting, and abdominal pain, with large differences between and within athletes.4 Whether caffeine adds to bicarbonate's performance effect remains unclear. Rehearse the bicarbonate dose and timing on a training day before combining it with caffeine for an important session.

Caffeine timed for a late-afternoon or evening session can cut into that night's sleep even when the athlete reports feeling fine. A 2013 trial found 400 mg of caffeine taken six hours before bed still reduced total sleep time by over an hour.7 Treat evening caffeine as a recovery tradeoff and test the lowest effective dose when another session follows the next morning.

Dietary nitrate is usually timed earlier than caffeine. A 2022 expert consensus recommended taking the final nitrate dose two to four hours before exercise, so nitrate belongs earlier in the day than a capsule of caffeine taken about an hour before training.10

Citrulline malate is commonly tested at 6 to 8 g, while sodium bicarbonate is tested at a separate dose and timing window.46 If a session calls for both, split them into separate drinks on separate timelines rather than combining the powders by default.

04Leave add-ins out until the dose and purpose are clear

The 2019 label audit found tyrosine in 63 percent of products and taurine in 51 percent, yet its comparison table did not identify a suggested ergogenic quantity for either ingredient.1 That finding does not prove that every use is ineffective. It means the label audit could not give a buyer the same dose-level comparison available for caffeine, creatine, beta-alanine, citrulline, and arginine. Leave an add-in out until its labeled amount, intended outcome, and evidence line up.

Arginine and citrulline illustrate why mechanism alone cannot decide the stack. In a pharmacokinetic study, oral citrulline produced a larger increase in plasma arginine exposure than the tested arginine doses because orally ingested arginine underwent substantial presystemic elimination.8 That result supports checking the exact ingredient and dose. It does not establish a universal performance ranking between the two.

05Single ingredients make the dose auditable

Buying single ingredients with a labeled per-serving dose removes the guesswork about what you are taking. Creatine monohydrate and beta-alanine can be dosed daily regardless of what the session looks like.23 Caffeine, sodium bicarbonate, and dietary nitrate can be reserved for the sessions that call for them.45910 Citrulline malate can be left out when the training goal does not include higher-rep resistance work, since that is where its evidence is most applicable.6

The stack that works is the one matched to what a given week of training actually asks of the body, dosed at the number a trial measured, not the number a label rounds up to.
