Panera looks macro-friendly. The nutrition numbers often say otherwise. Posted calories on the board, salads with grilled chicken, soup cups, grain bowls, and breakfast sandwiches built around eggs and lean protein all signal a green light for a deficit day. The actual math runs harder. A 700-calorie ceiling at Panera can still leave you with 18 g of protein, a baguette side, and most of a day's sodium before dinner. The orders that earn a place under that cap have to clear two filters at once. They need enough protein density to defend the day's floor, and they need a sodium load the rest of the day can absorb.1234

01How to Order Under 700 Calories
A Panera order is four decisions stacked together. The main item (sandwich, salad, grain bowl, or breakfast plate), the size (whole or half on most sandwiches and salads), the side (apple, baguette, chips, yogurt, soup cup, or mac cup), and the sauce or dressing portion. Panera's nutrition guide publishes per-item values for each piece, including the size variants and a separate row for "no nuts" salad orders, so the numbers add cleanly when you build a custom order.2
Most of the protein density on the menu comes from grilled chicken, steak, and turkey, plus eggs at breakfast. Salad-based mains tend to score well on protein per calorie and badly on sodium. Sandwich halves tend to score evenly on both. Grain bowls and creamy soups tend to score badly on both.
The 700-calorie cutoff is a useful working ceiling for a fat-loss day with two other meals around it. It is not a magic number. Under that cap, the read should be how much protein the order delivers and how much of the day's sodium budget it spends. A 580 cal order that brings 40 g of protein is doing more work than a 670 cal order that brings 35 g, even if both technically fit the cap.

The Smokehouse BBQ Chicken on Artisan Ciabatta (whole) is another high-protein option at 820 cal and 45 g of protein, but it clears the cap by 120 cal and spends 104% of a day's sodium DV in 2,390 mg.23 It does not belong in the under-700 ranking.
The honest takeaway from the table is that the protein leaders also tend to be sodium leaders. The Green Goddess Cobb whole carries 40 g of protein and 1,980 mg of sodium in one bowl, which is 86% of the FDA's daily cap.3 If the day's other meals are also restaurant or packaged food, the rest of the budget evaporates fast.
03Why protein density beats the calorie number
A 700-calorie ceiling on its own is not enough to make a Panera order work for fat loss. The number that decides whether a meal is doing real work is protein per 100 calories, because higher protein intake helps protect lean mass during hypocaloric periods without inflating calories.5
The example pair makes the point. A whole Green Goddess Cobb with Chicken at 580 cal and 40 g protein delivers 6.9 g of protein per 100 calories. The Garden Avo & Egg White on Multigrain Bagel Flat at 350 cal and 18 g protein is lighter, but it delivers 5.1 g per 100 calories and misses a 25 to 35 g meal target unless you add another protein source. Calories tell you whether the meal fits. Protein density tells you whether it does enough work.2
The other way the calorie number fails is on partial orders. A half Bacon Turkey Bravo plus a side French baguette runs 620 cal and 30 g protein, 6 g of which comes from the baguette's 190 cal. The same half sandwich plus Greek Yogurt with Berries runs 680 cal and 40 g protein, 16 g of which comes from the yogurt's 250 cal. Both sides cost roughly the same slice of the calorie budget. Only one of them buys real protein. The cap is a useful filter. The protein-per-calorie number is the actual score.
04Breakfast under 700 calories
Panera's breakfast menu is one of the better fast-casual options for an active adult who needs 25 to 35 g of protein before the day starts. The protein leaders are the steak and egg sandwiches on ciabatta. The sodium leaders are the bacon builds and the Asiago Bagel Stack items.2

One practical pattern holds up well. The Steak & Wake on its own runs 520 cal and 32 g protein, and still leaves room for a side Summer Fruit Cup at 60 cal, landing the combo at 580 cal, 33 g protein, and 1,015 mg sodium without crossing the cap. Greek Yogurt with Berries pushes that order to 770 cal, so pair the yogurt with a base below 450 cal instead. The Garden Avo & Egg White build plus yogurt lands at 600 cal and 34 g protein.2

Bacon Turkey Bravo half plus Greek Yogurt with Berries is now the only half-sandwich-plus-yogurt build that clears the cap. The other three deliver more total protein but land over 700 calories once the yogurt is added, so pair those halves with a side apple, banana, or fruit cup instead if you need to stay under the ceiling.
The whole-salad route works when sodium has room. The Green Goddess Cobb with Chicken whole is still the highest-protein single bowl under 700 at 580 cal and 40 g protein. The Cranberry Walnut Chicken Salad whole trades some protein density for the lowest sodium load on the whole-salad list at 970 mg for 32 g protein, which is the right call on a day that already had a high-sodium breakfast.2
The whole-salad order that does not work on a deficit day is the Caesar with Chicken whole. It clears the calorie cap at 670 cal with 35 g protein, but its 2,620 mg of sodium exceeds the FDA's entire daily recommendation in one bowl.3

06Bread, soup, and sodium traps
Three Panera traps move an under-700 order into a meal that fails the day's budget without changing what is in the obvious main slot.
The bread bowl. The Broccoli Cheddar Bread Bowl as listed on Panera's current guide runs 930 cal and 2,350 mg of sodium on its own, over 100% of the FDA's daily sodium DV. Once a bread bowl enters the order, the 700-calorie target is gone.23
The side baguette. A side French baguette is 190 cal for 6 g of protein and 410 mg of sodium. The default You Pick Two add-on is one of the worst trades on the menu by protein per calorie. A side apple at 80 cal, a banana at 90 cal, a Summer Fruit Cup at 60 cal, or Greek Yogurt with Berries at 250 cal for 16 g protein are all better swaps.2
Creamy soups and mac and cheese. A Mac & Cheese cup is 490 cal, 16 g protein, and 1,150 mg sodium, already half a day's sodium DV in a side.23 The Homestyle Chicken Noodle Soup cup is 120 cal and 10 g protein for 1,050 mg sodium, a high-sodium way to add 10 g of protein. A Greek Yogurt with Berries side delivers 16 g protein for 80 mg of sodium, the cleaner protein add-on inside the day.
The CDC notes that most sodium in the average American diet comes from processed and restaurant foods.4 One Panera meal can put a normal eater into restrictive territory for the rest of the day, which is why the side decision matters as much as the main.
The trap rule is the easiest part of the order. Skip the bread bowl, skip the side baguette unless you specifically need the carbs, and treat any creamy soup or mac and cheese add-on as a full meal in its own right. The sodium and calorie load already matches one.
07How to log a Panera order in Fuel
Restaurant logging fails for two reasons. Either the entry in the database is stale and the macros do not match the current menu, or the order in your hand was customized and the saved entry no longer matches what you ate. Both problems are fixable.
Use the official Panera entry where it exists and the order matches one-to-one. If you ordered a Green Goddess Cobb with Chicken whole and you accepted the default dressing portion, save Panera's published values as a custom Fuel entry and reuse it. Panera updates the U.S. Nutrition Guide periodically. Re-verify any saved entry every few months against the current PDF on Panera's allergen and nutrition page.12
For a You Pick Two, split the order into two entries. The half sandwich is one entry, the soup cup or salad half is another. Add sides and Greek yogurt as their own line. Single-entry "You Pick Two" logs are where most Panera tracking drifts, because the database version often does not match the half you ordered or the side you chose.
Add sauces and dressings as separate lines when you change the standard portion. Ask for dressing on the side or use half, then log the amount you actually used instead of saving the default salad unchanged.

The trend line over a week or two is the right measurement window. A single Tuesday weight after a Monday Panera lunch is not.
The logging rule that holds up over months is the same one that works at home.
